                                           GNMA NUUSBRIEF – Augustus 2009

1. A thought to share…
"ABILITY IS WHAT YOU'RE CAPABLE OF DOING. MOTIVATION DETERMINES WHAT YOU DO. ATTITUDE
DETERMINES HOW WELL YOU DO IT." Lou Holtz
Attitude is an inward feeling expressed by an outward behaviour. We need to foster a high performance
attitude. Our attitude tells us what we expect from life, it will determine whether we succeed or fail
Failure does not mean I have been disgraced; it does mean I dared to try.
Failure does not mean I am inferior; it does mean I am not perfect.
Failure does not mean that I've wasted my time; it does mean that I have an excuse to start over.
Failure does not mean that I should give up; it does mean that I should try harder.
Failure does not mean that I'll never make it; it does mean I need more patience.
ATTITUDE IS CONTAGIOUS; MAKE SURE THAT YOUR TEAM IS CATCHING THE RIGHT ONE.

7. Lief en Leed
 Sedert my vorige nuusbrief het ons Gertie Theron verloor. Sy is op 22 Maart aan beenmurgkanker
oorlede. Gertie was vanaf 19 Februarie 1985 by Gauteng-Noord ‘n baie aktiewe lid.
van my dierbare meesters atletiek vriende.
by julle kon leer.

Laat on sweet hoe dit gegaan
      het?

8. Age Grading
I receive so many queries regarding this topic:
Competition results can be calculated on an overall performance basis where athletes compare their
performance to how other competitors in their age group performed. Some events now provide age
graded results. These results are generated from tables developed by reviewing the performances of a
large number of athletes over a long period of time, in each of the age categories, as well as the world
records by age groupings. The tables then indicate an ultimate performance that could be expected
from any age. There are separate tables for males and females.
Age graded results can be used in several ways. Using these tables, each athlete's performance can be
calculated as a percentage of these extremely high standards for both male and female at each age.
New results are then processed based on percentage achievement. Hence the playing field is leveled by
compensating for age and sex. These age graded results can be very different from the overall results.
It's possible that a 45-year old woman would displace a 28-year old male overall winner as the age
graded winner. This, of course, is competitive and many (in fact most) participants don't enter events
solely for competition. There are other effective ways of using performance percentages. For example: if
your performance in a 5K race was @ 78.3%, you could apply this percentage to the table for 10K at
your age and calculate your expected finish time at 10K for the same effort. This would enable you to
establish your mile pace to ensure that you don't go out too fast in the 10K event. As you age you can
use age graded results to compare your fitness and conditioning from one year to any other year. It's
also useful in tracking your progress over any number of dissimilar events. See our website for the the
WMA Age-Grading calculator www.gnma.co.za

9. Nuusartikels - TOP TEN CHARACTERISTICS OF GOOD RUNNING FORM (Thanks Ken)

Foot Strike under Your Center of Gravity
Did you ever try to drive your car while pressing on both the gas and the brakes at the same time?
Probably not, if you did you would be slowing yourself down and wasting a lot of energy. Running with

                                                                                                      3
your foot strike in front of your body is the same thing. When you plant your foot in front of your body
you're putting on the brakes with each step you take. You're slowing down and wasting valuable energy.
You're making it harder to run. Your foot should strike the ground directly under your center of gravity.
That way you will avoid the "braking" effect and will take full advantage of your forward momentum.

Flat Footed Touchdown
You have four choices for your foot angle at touchdown. Heel first, toes first, ball of your foot first or
flat-footed. Forget toes first, that puts way to much stress on your calf muscles and uses too much
energy. Heel first landings cause the dreaded braking effect as well as increasing the impact stress on
your ankles, knees and hips. Landing on the ball of your foot isn't a bad technique expect for two things.
You are still putting some unnecessary stress on your calf muscles and your foot both absorbs and
wastes energy as it flattens out. That leaves your best choice – flat-footed touchdown. Landing on a flat
foot helps avoid over striding, eliminates the braking effect and doesn't waste any energy.

High Cadence
One of the most noticeable differences between recreational runners and world-class competitive
runners is cadence. Top-level runners use a cadence of around 90 to 100 full strides per minute,
compared to a rather sluggish 75 to 85 strides per minute for recreational runners. A higher stride rate
encourages a shorter more efficient stride. Low stride rates are usually associated with over striding and
spending too much time on the ground. Try to maintain a stride rate of at least 90 strides per minute at
all running velocities. You'll run easier and more efficiently.

Dorsiflexed Foot
What is the first stride key you think about during the drive phase of your running stride? You probably
think of either lifting, driving or pulling your knee up and through. That is a good stride key but there
may be a better one. How about first raising your toes? When you raise your toes you are dorsiflexing
your foot at your ankle. If you concentrate on dorsiflexing your foot you are putting your foot in the
proper position for a flat footed touchdown, pre stretching your calf to maximize energy return and are
also encouraging a "triple response" in which your knee and hip flex into proper running stride position.

Low Ground Contact Time
A great deal of your running efficiency and running velocity does not come from active muscle
contraction, Instead, it comes from the elastic recoil of your leg muscles. Your muscles will store and
return energy much like a rubber band when you stretch it and let it fly. In order to maximize the energy
return from your elastic muscles you need to reduce ground contact time. The more time you spend on
the ground, the more energy the ground absorbs. To decrease your ground contact time you should
dorsiflex your foot and land with your foot directly under your center of gravity. Strong powerful
muscles will also decrease your ground contact time. Include a properly designed strength training
program with both running specific strength exercises and plyometrics.

High Heel Kick
It's been a long time since I took my beginning physics class in school, but I still remember the lessons
about lever length. It takes less energy to move a short lever than a long lever. That lesson can be
applied to running mechanics. If your heel kick is high your leg forms a short lever that you can move
faster using relatively little energy. In contract, if your heel is kept low, your leg is straighter and forms a
longer lever. That type of lever moves more slowly and takes more energy to move. You don't need to
artificially pull your heel high. Just stay very loose and relaxed. Let the natural motion and momentum of
your stride pull your heel high.

                                                                                                              4
Backward Arm Drive
Contrary to popular belief, I think that the most efficient arm drive for a distance runner is a very relaxed
backward arm drive, not a powerful forward arm drive. Driving your arms forward tends to encourage a
reaching out with your legs – over striding. In addition, a powerful forward arm drive wastes a lot of
energy. Instead drive your arms backwards with relaxed compact motion. Drive them back to the limit of
your natural range of motion and let the elastic recoil of your shoulder and pectoral muscles bounce
them forward. This type of arm drive puts allows both your upper and lower body to assume the proper
position for an efficient stride.

Bent Knees
A common mistake many runners make, especially when trying to increase their speed is to reach out
with a straight leg. A straight leg will cause the braking effect as well as drastically increasing the amount
of impact stress on your knees and hips. Keep your knees soft and slightly bent. That will encourage a
smooth, fluid and easy stride that will minimize stress and take full advantage of your forward
momentum. It will also help keep your foot touchdown under your center of gravity, where it belongs.

Slight Forward Lean
Running totally upright can cause a number of form flaws such as over striding and "sitting in the
bucket" in which you run with a lot of vertical motion, which wastes energy. A slight whole body forward
lean will take advantage of the forward momentum you have built up and keep all of your energy
moving forward, not up and down. Your forward lean should involve your entire body, beginning at your
ankles. Don't lean forward at the waist. An upper body lean only can cause a stumbling, high impact
stride with a lot of wasted vertical motion.

Run Easy
You've seen world class distance runners at running events. Despite the blistering paces they are
running they seen like they are running easy – almost effortless. They look that way because they are
running easy. They are completely relaxed and they are allowing the elastic energy of their muscles do
most of the work. They are using the full potential of their forward momentum. How can you run easy?
First of all stay completely relaxed. Any tension will work to destroy the ability of your muscles to
automatically return energy. Next, take full advantage of your forward momentum. Don't allow over
striding to cause a braking effect. Maintain an efficient, compact stride with a high cadence. Just allow
your body to fly forward with as little effort as possible. By - Rick Morris

Internet Articles – From Colin Billau’s Magnolia Newsletter - Important Stretching Exercises for
Runners

You as a runner know, or should know, the importance of stretching. You do a warming-up before and,
especially, a cooling-down after your workout. First you do your easy running and then your stretches. A
bit of calf stretching here, reaching the toes there, a few strides and you’re done. You think. What a
shame. You just forgot two very important stretches. Maybe the two most important for runners. These
two stretches will keep nasty injuries like shin splints and Achilles tendonitis out of the door. So please
take your time to learn about them.

                                                                                                            5
Shin Splints
Shin splints are lower leg pains either to the inside of the lower leg (medial shin splints) or to the front
outside part (anterior shin splints). They happen to runners who are new to the sport and push
themselves too much, runners who suddenly increase their mileage too excessively and runners who
change their running terrain to harder or steeper grounds. It is not so strange we runners develop shin
splints. Our lower legs take the impact of two to three times our body weight every time we take a step
while running. Each leg does about eighty to ninety steps a minute. That’s a lot of impact on your lower
legs!
Achilles Tendinitis
Achilles tendinitis is another one of those pains to the lower legs many runners come across in their
running career. It is caused by too much stress on the achilles, for instance due to excessive increases in
mileage, too much hill work and too much speed work. Do you see the similarities with shin splints?
Those lower legs need some extra muscle to fight against our urges to do crazy stuff!
Your Two Most Important Stretches
So what we need to do is strengthen our lower legs. Not just now and then. I advise to do the following
two stretches after every workout. So incorporate them into your running schedule and do them every
cooling-down again.
Heel drops
This stretch is so important to prevent Achilles tendinitis. Stand on a curb with your front foot. Drop
your heels. Slowly count to five and lift again. Repeat 10 times.
Calf raises
This one is very important for preventing Achilles tendinitis as well, but also for preventing and/or
battling shin splints. Stand on the floor and lift your heels. Slowly count to five and drop again. Repeat
ten times.

Important information - Athletes are reminded that they are responsible for getting the forms prepared
and especially to make sure that in the throwing events the implements are assized and that in the
100m, 200m, 80m -, 100m -, and 110m hurdles, LJ and TJ wind gauge readings are supplied and forms
signed. Even if there is apparently no wind, a wind reading must still be taken and supplied.

11. Decisions taken at the AGM of SAMA on 1 May 2009

    i. SAMA membership levy for 2010: The proposal from the floor to raise the membership fees
to R60 were accepted by a majority show of hands.

ii. Award of National Colours: 17 new awards and 18 re-awards were approved for 2009. The
standard for national Colours will be adjusted after the 2009 World Championships using
the 8th place of each event.

                                                                                                          6
iii. Incentives: Secondary medals were developed to hand to members that did not complied
with the medal standards. These were already issued during the SA Championships during
2009. Boland still feels that SAMA should not have standards and that everybody that get a
place should be awarded the same medal. However, it was explained at a meeting that a
vote was casted by the provinces, which agreed that medal standards would be applied to a
SA Championship. This will be discarded at provincial championships. SAMA should keep a
higher standard for athletes to work for.

iv. Age Tags: It was requested that all walkers and long distant athletes wear age tags to
assist officials to facilitate different age groups. It was also suggested that all athletes in the
masters use these tags and that it should be implemented on a permanent and compulsary
            basis.

    v. 10KM Walk for Men: A question was raised that a 10km walk for men should be an official
event at a SA Championships. It was noted that the 20km is too long for certain older age
groups. The matter is to be investigated by SAMA.

neem jy in klubkleure deel. By alle inter-provinsiale byeenkomste neem jy in klubklere deel, (behalwe as

22. National Colours
AWARDING OF NATIONAL COLOURS
The awarding of National Masters Colours is not a right that can be demanded, but an honour that
must be earned according to the norms and standards, as determined by the Executive Committee
from time to time.

Norms and Standards
 Recommendation for national colours shall only be considered if the performance claimed has been
achieved by an athlete duly registered with SAMA at the time of the performance and of the award.
 A minimum of two years paid-up membership of SA Masters Athletics (SAMA);
 Recommendation shall only be considered if the candidate has already displayed a positive attitude
  and behaviour towards Masters Athletics.
 The province to which the athlete belongs must make formal application on the prescribed form. By
submitting the application the province concerned affirms that it fully supports the award of National
  colours to the athlete.

                                                                                                     10
 It is required that the athlete has reached the standard twice, either twice in the same event or once
in two different events in the same age category. In the case of the decathlon and heptathlon, the
standard need only be attained once.

nominasiewvorms by my aanvra/ingehandig, aangesien die sluitingsdatum by SAMA vroeg in Januarie
2010 is.
Indien u onseker is, kontak my asseblief.
Starting January 2008, athletes who have already received their national colours will in future be able to
qualify for national colours in each new age group. As for first time awards, athletes will have to qualify
according to the same criteria, i.e. 2 consecutive years’ paid-up membership in the new age group,
qualifying twice in one event, according to the required national colours standards. SAMA is hoping that
these re-awards will serve as an incentive for athletes to strive for better performances after they have
obtained their national colours the first time. Re-awards will not be made in retrospect.

webwerf - www.gnma.co.za. Doen gerus by my navraag as u nie toegang daartoe het nie. die prestasies.

24. Standaarde
We have to still receive the electronic results from WMA’s Lahti champs and then statistically adjust the
standards based on the average of the last five world champs. These will probably be available for
January 2010 at this stage.

Tot ons weer hoor!

Gretha Viljoen
